Hello hive friends, how are you, I hope you are well? Today I will perform a routine at home to tone our buttocks.

El día de hoy le realice una rutina en casa para tonificar nuestros glúteos.
First squat exercise: From a standing position, look straight ahead with feet shoulder-width apart and toes slightly out. Go down with your back straight and slightly sticking your buttocks out, bending your hips and knees to approximately 90 degrees. Then return to the starting position. The arms can be extended forward to assist in the execution.
Recommendations: Always keep your back straight. During hip flexion, the knees should not exceed the height of the balls of the feet. To increase the difficulty you can include weight in your performance, either with a barbell, dumbbell or elastic resistance band.
Primer ejercicio sentadillas:
Desde la posición de pie, mirada al frente con pies abiertos a la anchura de los hombros y puntas ligeramente hacia afuera. Baja con la espalda recta y sacando ligeramente los glúteos hacia afuera, flexionando la cadera y rodillas unos 90 grados, aproximadamente. Después, vuelve a la posición inicial. Los brazos pueden extenderse hacia adelante para ayudarte en la ejecución.
Recomendaciones:
Mantén la espalda siempre recta.
Durante la flexión de cadera, las rodillas no deben rebasar la altura de las puntas de los pies.
Para aumentar la dificultad puedes incluir peso en su realización, ya sea con una barra, mancuerna o banda de resistencia elástica.
Second exercise Alternate strides: From a standing position, take a long step forward until the knee of your back leg is in contact with the ground. Return to the starting position and swap the leading foot.
Recommendations: Make a descent in a vertical plane with a straight back. Try to gently lower yourself until your rear knee connects with the ground. The knee of the front leg should not exceed the height of the foot. To add difficulty you can use dumbbells or weights on the sides of the hands.
Segundo ejercicio Zancadas alternas:
Desde una posición de bipedestación, da un paso largo hacia adelante hasta que la rodilla de la pierna trasera tenga contacto con el suelo. Vuelve a la posición inicial e intercambia el pie que avanzas.
Recomendaciones:
Haz un descenso en un plano vertical con la espalda recta.
Intenta bajar suavemente hasta que tu rodilla trasera conecte con el suelo.
La rodilla de la pierna de delante no debe sobrepasar la altura del pie.
Para añadirle dificultad se pueden utilizar mancuernas o pesos a los lados de las manos.
Third glute bridge exercise: The initial position is lying on your back, with your legs bent and your feet flat on the ground. From here, raise the pelvis by lifting the buttocks off the ground until the body is aligned.
Recommendations: Keep your body in good alignment (pelvis, trunk and shoulders). Go down smoothly. To add difficulty, it can be done unilaterally, supporting only one of the legs.
Tercer ejercicio Puente de glúteo:
La posición inicial es tumbada boca arriba, con las piernas flexionadas y los pies apoyados en el suelo. Desde aquí eleva la pelvis despegando los glúteos del suelo hasta tener el cuerpo alineado.
Recomendaciones:
Mantén el cuerpo bien alineado (pelvis, tronco y hombros).
Desciende suavemente.
Para añadirle dificultad se puede realizar de manera unilateral, apoyando solo una de las piernas.
Fourth exercise Lateral stride: The starting position is standing with your back straight, looking straight ahead and your feet flat on the ground. Then move one of the legs horizontally (you can do this by sliding it across the floor or lifting it up). The leg that moves must be completely stretched, while the supporting leg will remain in a 90-degree flexion. Pick up the displaced leg returning to the starting position.
Recommendations: Keep your arms facing forward to improve stability when you have to do the movement. The knee of the supporting leg must not exceed the tip of the foot.
Cuarto ejercicio Zancada lateral:
La posición inicial es de pie, con la espalda recta, mirada al frente y los pies apoyados en el suelo. Después, desplaza de forma horizontal una de las piernas (puedes hacerlo deslizándola por el suelo o levantándola). La pierna que se desplaza debe quedar completamente estirada, mientras que la pierna de apoyo permanecerá en una flexión de 90 grados. Recoge la pierna desplazada volviendo a la posición inicial.
Recomendaciones:
Coloca los brazos mirando al frente para mejorar la estabilidad cuando tengas que hacer el movimiento.
La rodilla de la pierna de apoyo no debe sobrepasar la punta del pie.
Fifth exercise Quadruped glute kicks: The starting position is on all fours, with your knees and hands resting on the ground. Place your hands shoulder-width apart and your knees straight, just below your hips. Start with one leg first, keeping your knee bent at 90 degrees and raising your leg until it's at hip level. Then lower your knee until it almost reaches the ground and repeat the movement. Once you have completed the repetitions with one leg, switch and repeat the same with the other leg.
Recommendations: It is very important that the spine is straight, so that the body forms a line that goes from the shoulders to the hips. Try to keep your shoulders down and away from your ears throughout the exercise. You must tuck your stomach in and contract your abdomen during the exercise.
Quinto ejercicio Patadas de glúteo en cuadrupedia:
La posición inicial es en cuadrupedia, con rodillas y manos apoyadas en el suelo. Coloca las manos abiertas a la anchura de los hombros y las rodillas rectas, justo debajo de las caderas. Empieza primero con una pierna, manteniendo la rodilla doblada a 90 grados y elevando la pierna hasta que esté al nivel de la cadera. Después baja la rodilla hasta llegar casi al suelo y repite el movimiento. Una vez que hayas completado las repeticiones con una pierna, cambia y repite lo mismo con la otra pierna.
Recomendaciones:
Es muy importante que la columna esté recta, de manera que el cuerpo forme una línea que vaya de los hombros a las caderas.
Procura mantener los hombros abajo y separados de las orejas durante todo el ejercicio.
Se debe meter el estómago hacia dentro y contraer el abdomen durante el ejercicio.
After finishing our routine we stretch again so that our muscles form faster.
Después de finalizar nuestra rutina volvemos a estirar para que nuestros músculos se formen más rápido.
